group warmup [3-5km]
Marathon- 2 x tempo w/ 6min recovery (1out 9km & 1 back 9km for the tempo @ MP effort to start)
Non-Marathon- Long run w/ optional 6-10 x 2minuters on the way back. Just this run on its own is a workout.
Cooldown for 2-5km
